Eight-week percentage-based training block template
A one-lift progression with three accumulation weeks, a reduced-volume deload, two intensification weeks, a short peak, and an optional max test.
Before you start
- Treat this as one lift's progression inside a complete program.
- Use a recent, technically sound max or a conservative estimated max.
- Give every exercise variation its own reference max.
- Use the percentage to choose the starting load and the RPE cap to decide whether it stays.
The eight-week block
This template suits a squat, bench press, deadlift, or comparable strength lift. It starts with repeatable volume, reduces volume and load in week four, raises intensity for two weeks, and finishes with a short peak and optional max test.
The table represents one main exposure each week. Secondary work can follow it or move to another day. When the secondary exercise is a variation, calculate its load from a variation-specific reference max. When it repeats the main lift, use the main lift's reference max.

Let the RPE cap override the percentage
The percentage is a starting prescription. Athletes do not all perform the same number of repetitions at a given percentage of 1RM, and day-to-day readiness changes the difficulty further. The RPE cap keeps the planned work inside the intended stimulus.
If the first work set is already at or above the cap, reduce the remaining sets by 2.5–5%. End the exercise when another reduction would not restore clean, repeatable reps. When an early set feels easier than expected, keep the prescribed load. Treat the cap strictly as a ceiling.
In week eight, take the 90% and 95% singles first. If 95% is technically clean and no harder than RPE 9, choose one test attempt at 97.5%, 100%, or 102.5%. Stop after a miss or a clear technical breakdown.
Calculate the working weights
Multiply the exercise's reference max by the week's percentage, then round to the plates available. A 147.5 kg max at 72.5% produces 106.94 kg; on a bar that moves in 2.5 kg increments, use 107.5 kg only when the athlete is clearly inside the RPE cap. Otherwise use 105 kg.

Adapt the template without losing its shape
When week three is already a grind
Move the deload forward and repeat the final successful week afterward. Week four is simply a useful default.
When the max is stale
Repeated sets below the intended effort suggest the athlete has outgrown the reference number. Update it conservatively and let the remaining percentages recalculate.
When the athlete misses a week
Repeat the missed week if the break was short and recovery was good. After illness, travel, or a longer gap, return at the previous successful week's load.
When there is no max test
Finish week eight with a confident single around 90–95%, estimate the updated max from that performance, and begin the next block without forcing a true limit attempt.
Volume, frequency, and lift-specific changes
Weeks one to three prescribe eight direct work sets: five for the main lift and three for secondary work. That is a reasonable starting dose for an intermediate lifter. Scale it to the athlete's training history and recovery. The same weekly work can be split across two days when session quality improves. Bench press often suits that arrangement.
Deadlift usually needs the more conservative interpretation. Start with three or four main sets and two secondary sets when five hard sets of deadlift would push the final set over the RPE cap. A lighter secondary variation will usually keep fatigue more manageable than another competition-deadlift exposure.
Week four cuts direct repetitions by about 38% compared with week three and lowers the load. It preserves practice while reducing fatigue. Move it earlier when performance, soreness, or motivation deteriorates together; skip or shorten it when the athlete is recovering well and the preceding weeks remained comfortably under their caps.
Who should use this template
It is a practical starting point for intermediate general-strength and powerlifting work. A true beginner will often add strength faster than a fixed eight-week reference max can reflect. Those lifters are usually better served by shorter progressions and regular technique-led load adjustments.

What the research can and cannot say
No study validates this exact eight-week table. It is a practical application of broader findings, with conservative decision rules where the evidence does not identify one best prescription.
- A volume-equated meta-analysis found a small advantage for periodized resistance training over non-periodized training for 1RM strength. That supports planned changes in volume and intensity. The exact eight-week sequence remains a coaching choice.
- A meta-regression of repetitions performed at percentages of 1RM found meaningful variation between people and exercises. Research on the repetitions-in-reserve RPE scale supports using perceived effort alongside percentage prescriptions.
- A meta-analysis of failure and non-failure training found no overall strength advantage to training to failure. The RPE caps therefore keep routine work away from repeated grinders.
- A strength-training frequency meta-analysis found no significant frequency effect when weekly volume was equated. Use extra training days to distribute the existing work, then add sets only when the athlete needs and tolerates more volume.
- A trial using a full week of training cessation found a weaker lower-body strength result than continuous training. This block keeps the lifts in week four while reducing their load and volume. That is a conservative inference from limited deload research.
- A review of peaking for powerlifting found too little direct evidence to prescribe one definitive taper. The final two weeks here reduce volume, retain some heavy practice, and gate the test attempt by technique and RPE.
Common questions
Should I use a true max or a training max?
Use a recent true max when it was technically sound and representative. Use a conservative training max after a layoff, injury, or unusually peaked test. Starting five percent low is easier to correct than starting five percent high.
Can I use this for all three powerlifts?
Yes, but adjust frequency and secondary volume. Bench usually handles more weekly exposures than deadlift. Keep each lift on its own reference max and progression.
What if I do not want to test in week eight?
Work to a technically clean single around 90–95%, stop before a grind, and use it to estimate the next block's reference max.
Can a whole roster use the same template?
Yes when the athletes share the same training goal and schedule. Each person still needs individual maxes, load rounding, and occasional exercise or volume adjustments.
Is this suitable for beginners?
This version is designed for intermediates. New lifters often improve too quickly for a fixed eight-week reference max and benefit more from frequent technique feedback. If a beginner uses the template under supervision, re-estimate the reference max every two or three weeks and keep every set comfortably below the RPE cap.
